How much protein do you really need per day? It is the question my clients ask me more than any other nutrition question, and no wonder: protein intake is surrounded by half-truths. Some people claim you cannot build muscle without huge doses, others warn that too much protein wrecks your kidneys. In this article I will give you concrete numbers in grams per kilogram of body weight, the best food sources, how to spread protein across the day, the most common myths and a full sample menu, all based on what has worked with my clients over more than five years of coaching in Sarajevo and online.
How much protein per day: the short answer
If you train with weights regularly and your goal is building muscle, aim for 1.6 to 2.2 grams of protein per kilogram of body weight per day. If you are losing weight and want to keep your muscle in a calorie deficit, stay at the top of that range or slightly above it: 1.8 to 2.4 g/kg. In practice, an 80 kg person who trains needs roughly 130 to 175 g of protein per day.
The official recommendation of 0.8 g/kg exists to prevent deficiency in completely sedentary people. For anyone who trains and wants visible change, it is simply too low. Research consistently shows that active people get better results in the range I just gave, and that intakes above 2.2 g/kg do no harm to healthy people, they just rarely add extra benefit.
Why protein matters for both muscle and fat loss
Protein is building material. Every workout creates micro-damage in your muscle fibres, and your body repairs and reinforces them using amino acids from food. Without enough material there is no rebuilding, no matter how well you train.
During fat loss, protein does three things nothing else does as well:
- It protects muscle mass in a deficit, so the weight you lose comes from fat, not from muscle.
- It is the most filling macronutrient, which makes a deficit far easier to sustain without constant hunger.
- It costs the most energy to digest: your body burns roughly 20 to 30 percent of protein calories just processing them.
That is why sufficient protein intake is the foundation of every successful body recomposition, where you lose fat and build muscle at the same time. Without that foundation, everything else falls apart.
How much protein to build muscle
For muscle growth, the 1.6 to 2.2 g/kg range covers practically everyone. Beginners can progress very well at the lower end, while more advanced lifters and people in a slight deficit benefit from the higher end.
Concrete daily targets by body weight
- 60 kg: 96 to 132 g per day
- 70 kg: 112 to 154 g per day
- 80 kg: 128 to 176 g per day
- 90 kg: 144 to 198 g per day
- 100 kg: 160 to 220 g per day
My advice from practice: do not stress about hitting the exact gram every single day. Pick one target, say 150 g, and stay within about 15 g of it on most days of the week. Consistency over months builds muscle, not perfection on a single day.
How much protein when you are losing weight
In a calorie deficit your body looks for energy wherever it can find it, including your muscles. The bigger the deficit and the leaner you are, the higher the risk of muscle loss. That is why during a fat loss phase I recommend 1.8 to 2.4 g/kg, and for clients carrying a lot of extra weight I base the number on their goal weight rather than their current weight, because otherwise the numbers come out unrealistically high.
Example: a client weighing 95 kg with a realistic goal weight of about 70 kg does not need 200 g of protein. We calculate 1.8 to 2 g per kilogram of goal weight, so around 130 to 140 g per day. That is fully enough to protect muscle, and it is achievable with normal everyday food.
The best protein sources
The goal is to get most of your protein from real food, not from powder. Here are the sources I use most often in my clients' nutrition plans, with approximate protein amounts.
Animal sources
- Chicken and turkey breast: about 30 g per 100 g
- Lean beef: about 26 g per 100 g
- Fish (hake, tuna, salmon): 20 to 25 g per 100 g
- Eggs: 6 to 7 g per egg
- Skyr and Greek yogurt: about 10 g per 100 g
- Cottage cheese: 11 to 12 g per 100 g
Plant sources
- Lentils and beans (cooked): 8 to 9 g per 100 g
- Tofu: 12 to 15 g per 100 g
- Chickpeas: about 9 g per 100 g cooked
- Oats: about 13 g per 100 g dry
Whey and other protein powders
Whey is a convenient tool for days when you cannot fit in a proper meal, but it remains a supplement, not a base. If a client covers 80 percent of their needs from food, one shake a day closes the gap nicely. If someone lives on three shakes a day, we are not fixing their nutrition, we are hiding it.
How to spread protein across the day
Total daily intake matters most, but timing is not irrelevant. Your body uses protein best when you eat it in several moderate meals instead of cramming everything into dinner, which is a mistake I see in new clients all the time.
Practical rules I give my clients
- Split your intake across 3 to 5 meals per day.
- Aim for 0.4 to 0.5 g/kg per meal, which is 25 to 45 g for most people.
- Have a protein-rich meal within a couple of hours after training, simply so you do not delay recovery all day.
- A protein-rich snack before bed (skyr, cottage cheese) supports overnight recovery.
An 80 kg person targeting 160 g can solve it like this: 40 g at breakfast, 40 g at lunch, 30 g as a snack, 50 g at dinner. Simple, sustainable and without math at every step. This is exactly the kind of structure I build for clients when I create their nutrition plan alongside training, because a plan that does not fit your workday is worth nothing.
The biggest protein myths
More myths circulate about protein than about any other topic in fitness. Here are the ones I have to bust most often.
Too much protein damages your kidneys
In healthy people, research does not show harm from high protein intakes. Caution is justified only with existing kidney disease, and in that case the decision belongs to a doctor, not a trainer.
Your body can only use 30 g per meal
Your body uses larger meals too, digestion simply takes longer. Bigger protein meals are not wasted, although a more even distribution is still more practical and better for satiety.
Protein makes you fat
A calorie surplus makes you fat, not protein. In fact, of all macronutrients protein is the least likely to end up stored as fat and the most filling, so in practice it helps you eat less.
You must drink a shake immediately after training
The famous anabolic window is in reality several hours wide. If you ate protein a couple of hours before your session, there is no need to panic or gulp a shake in the locker room.
A sample day with about 160 g of protein
Here is what a realistic day looks like for an 80 kg person who trains, with no exotic foods, everything from a regular supermarket:
- Breakfast: 3 eggs + 150 g cottage cheese + a slice of wholegrain bread (about 38 g of protein)
- Lunch: 180 g chicken breast + rice + vegetables (about 55 g)
- Snack: 200 g skyr + a handful of nuts + fruit (about 24 g)
- Dinner: 150 g hake or tuna + potatoes + salad (about 35 g)
- Before bed (optional): a glass of kefir or half a tub of skyr (about 8 to 10 g)

The most common mistakes I see in practice
When I review a new client's food diary, I almost always find the same three things: a breakfast with almost no protein (coffee and a pastry), a decent lunch, and then an attempt to make up for everything at dinner. The second mistake is relying on feel instead of a food scale and labels for at least the first few weeks, because most people drastically overestimate how much protein they actually eat. The third is jumping from diet to diet instead of sticking to one simple framework for months.
The good news: protein intake is the easiest part of nutrition to fix. Set a target in grams, spread it across the meals you already eat, and measure for the first few weeks until you develop a feel for it. Everything beyond that is fine-tuning.
